  4. Warmup : 20 min
    5 min – easy pace jog
    45 seconds sprint (speed 12), then back down to walk (speed 4) [Go back and forth for 15 minutes]

    Arm Workout :
    1) Bench Press – 4 sets of 8-10 Reps
    2) Pull up (Wide) – 4 sets of 6-10 Reps (fast up, slow down)
    3A) Seated overhead press – (explode up, slow down) 4 sets 8-12 Reps
    3B) Cable lateral raise – 4 sets of 12 reps per side
    [Back to back with seated overhead press]
    4) Wall curl – 4 sets of 10 reps per side (alternating)

    Leg Workout :
    1) Squat with barbell – 60 to 70 kilos on bar

    10-15 minute stretch after workout
